Sodium advice tends to get compressed into two words: "eat less salt." That's true, but it isn't very useful on its own. Salt isn't one food you can simply put down — it's dissolved into the structure of the modern food supply, and most of it never comes from a shaker on your table. The questions worth asking are more specific: where is the sodium actually coming from, how does it raise your numbers in the first place, and how much of a difference does cutting it really make?
The guideline, and why it's a range
The American Heart Association recommends an ideal limit of no more than 1,500 mg of sodium a day for most adults, with 2,300 mg as a general upper limit. The Dietary Guidelines for Americans use 2,300 mg as their standard reference, and the FDA uses that same 2,300 mg figure as the daily value printed on food labels. For context, one level teaspoon of table salt contains roughly 2,300 mg of sodium — so the upper limit is essentially "about a teaspoon of salt a day, total."
It helps to understand the two numbers as different ambitions. The 2,300 mg figure is the ceiling most public-health agencies agree on as a general population target. The 1,500 mg figure is the "ideal" — the level the AHA says would confer the greatest benefit, especially for people who already have high blood pressure, are middle-aged or older, or are Black. The World Health Organization frames the same idea in salt rather than sodium: it recommends adults keep total salt intake below 5 grams a day, which works out to just under 2,000 mg of sodium.
None of this is being met in practice. According to the CDC, the average American adult consumes roughly 3,400 mg of sodium a day — comfortably above the 2,300 mg ceiling and more than double the 1,500 mg ideal. That gap, not the shaker in your kitchen, is where the real conversation about sodium lives.
What sodium actually does in your body
Sodium itself isn't a toxin. It's an essential mineral your nerves and muscles depend on, and your body works hard to keep its concentration in your blood within a narrow, tightly regulated range. The problem isn't sodium in principle — it's that a modern diet delivers far more of it than the system evolved to handle, and the excess changes how your circulation behaves.
The most straightforward effect is fluid retention. Sodium attracts water. When you eat more sodium than your kidneys can clear quickly, your body holds onto extra water to keep the concentration of sodium in your blood stable. That extra water increases the total volume of blood moving through your vessels. More volume pushing against the same vessel walls means more pressure — the same reason a garden hose stiffens when you open the tap wider. This is the mechanism most people have heard of, and it's real, but it's only part of the story.
The second mechanism takes longer but matters just as much. Over time, a high-sodium environment appears to make blood vessels themselves stiffer and less responsive. Research in the field points to effects on the cells lining the arteries — the endothelium — including reduced availability of nitric oxide, the molecule that helps vessels relax and widen. When vessels can't dilate as easily, the same volume of blood meets more resistance. This is part of why sodium's effect on blood pressure is not purely a matter of how much water you're retaining on any given day; it's also a slower, structural effect on the plumbing itself.
In practice, both mechanisms run together. The excess fluid raises pressure in the short term, and the stiffening of vessels makes the system more sensitive to that pressure over the long term. That's why sodium reduction tends to help both immediately and cumulatively, and why the effect isn't identical from one person to the next.
It's not the salt shaker
This is the part that surprises people most: the CDC and FDA both estimate that roughly 70% of the sodium in a typical American diet comes from packaged, processed, and restaurant food — not from salt added at the table or during home cooking. By the CDC's accounting, more than 40% of daily sodium comes from just ten categories of food.
The biggest contributors are not the foods that taste obviously salty. They're everyday staples eaten in large quantities. Breads and rolls consistently top the list — not because a single slice is shocking, but because bread is eaten several times a day, and its sodium adds up. Close behind are cold cuts and cured meats, pizza, soups (especially canned), burritos and tacos, and savory snacks like chips, crackers, and pretzels. Cheese, poultry dishes, and mixed pasta dishes round out the usual top-ten list.
The lesson isn't that bread is "bad." It's that sodium is distributed across the whole food supply, and the biggest sources are the ones you eat often rather than the ones that taste the saltiest. A single serving of canned soup or a deli sandwich can carry a thousand milligrams or more before you've added a grain of salt yourself. That's the gap the numbers above are describing.
Cutting back on the salt shaker without changing anything else usually barely moves total intake. The shaker isn't where the sodium is.
Salt sensitivity: why the same meal affects people differently
One of the most frustrating things about sodium is that it isn't fair. Two people can eat roughly the same diet and respond very differently. Researchers call this "salt sensitivity" — the tendency of an individual's blood pressure to rise or fall in step with their sodium intake — and it explains a lot of the confusion people feel when one friend swears sodium was the problem and another insists it made no difference at all.
The American Heart Association's scientific statement on the subject puts the prevalence in a useful frame: roughly half of people with hypertension are salt sensitive, and about a quarter of people with normal blood pressure are. Salt sensitivity becomes more common with age, and it's more common in Black adults and in people with chronic kidney disease or diabetes. In other words, the people who have the most to gain from cutting sodium are often the people whose bodies are least able to handle the excess — but you can't reliably predict your own sensitivity from how salty your food tastes or how your blood pressure responds over a single week.
There's no routine at-home test for salt sensitivity, and you don't need one. The practical takeaway is simpler: sodium reduction helps on average across the whole population, and it tends to help most in the people who already have high blood pressure or are older. If you're in that group, the odds are meaningfully better that a change here will move your number. If you're not, the change still generally points in a healthy direction — it just may move the needle less.
The DASH-Sodium trial: what the research actually showed
The clearest evidence we have comes from a landmark controlled study published in the New England Journal of Medicine in 2001, led by Frank Sacks and the DASH-Sodium Collaborative Research Group. It matters because of how it was designed: 412 adults were fed all of their meals in a controlled setting, at three distinct sodium levels — high (about 3,500 mg a day), intermediate (about 2,300 mg), and low (about 1,500 mg) — on two different diets, a typical American diet and the DASH eating pattern.
The results were consistent and stepwise. Every time sodium went down, blood pressure went down — and the drop was larger at each step on the typical diet, where people were starting from a worse baseline. Going from the high to the low sodium level lowered systolic blood pressure by an average of about 6.7 mmHg on the typical American diet, and by about 3.0 mmHg on the DASH diet, which was already lower in sodium's effect. Put differently, the DASH diet itself lowered blood pressure, and lowering sodium on top of it added a further reduction.
The most striking finding was the combination. Compared with a typical high-sodium American diet, the DASH diet at the low sodium level reduced systolic pressure by roughly 7.1 mmHg in people without hypertension — and by about 11.5 mmHg in people who already had high blood pressure. That second figure is on par with the effect of many single blood pressure medications, achieved with food alone in a controlled setting.
One honest caveat: those numbers come from a feeding study, where every meal was prepared and measured for the participants. Real life is messier, and real-world reductions from dietary sodium changes are usually smaller than what a tightly controlled trial can show. The trial tells you what sodium reduction is capable of and in what direction it works — not that you'll personally see exactly 11 points. It's a map, not a promise.
How much difference does that really make?
It's reasonable to ask whether a few millimeters of mercury is worth the trouble. The answer, from a cardiovascular perspective, is that it usually is — because blood pressure risk is a continuum, not a switch. Even modest, sustained reductions translate into meaningfully lower long-term risk of stroke, heart attack, and heart failure. Population studies have consistently found that lowering average sodium intake is associated with lower average blood pressure and, over time, fewer cardiovascular events.
The key word is sustained. A single day of low sodium won't do anything lasting. A sustained shift — even a partial one, like moving from 3,400 mg toward 2,300 mg — is the kind of change that shows up in your readings over weeks and months, and in your risk profile over years. That's a more realistic target for most people than vaulting straight to 1,500 mg, and the research supports the idea that the biggest single step is the first one: going from "well above the ceiling" to "closer to the ceiling."
Your taste buds adapt — but it takes weeks
One of the most common worries about eating less salt is that food will taste flat forever. It won't. Taste receptors for salt adapt to the level you're used to, and they re-set when the level drops — but the adjustment takes time, typically a matter of weeks rather than days. Most people who cut back gradually report that after about two to four weeks, the same foods that once tasted "normal" start to taste too salty, and their old salty snacks become almost unpalatable.
This is why gradual reduction tends to work better than a sudden purge. Dropping sodium all at once makes the change feel like deprivation, and your palate is still calibrated to the old level, so everything tastes bland and you're more likely to give up. Reducing in steps — buying one lower-sodium version at a time, salting your cooking a little less each week, choosing the lower-sodium option when two are side by side — lets your taste buds keep up with the change. Within a month or so, your "normal" has quietly moved, and the change stops feeling like a sacrifice.
Reading a label without doing an hour of math
The sodium line on a nutrition label is useful, but only if you read it the right way. The number that matters most is the percent Daily Value (%DV), which is based on that 2,300 mg reference. The FDA's rule of thumb makes it fast: 5% DV or less per serving is low in sodium, and 20% DV or more is high. You don't need to memorize milligram totals — you need to glance at whether the percentage is in the single digits or over twenty.
The trap to watch is the serving size. A package that looks like a single portion may list sodium for only half or a third of what you'll actually eat, which quietly doubles or triples the real number. A can of soup is a classic example: the label may show sodium "per 1 cup," but the can holds two cups, and most people eat the whole can. If you're scanning, check both the %DV and how many servings the package contains. The goal isn't perfection — it's catching the items that are quietly loading a meal with 800 or 1,000 mg before you've even sat down.
Restaurants and packaged food: where to start
Because most sodium arrives pre-loaded, the highest-leverage changes are the ones you make before a dish is plated. That doesn't mean giving up restaurants or convenience food — it means steering them. Here's what tends to move the number most:
- Cook more meals at home, even simple ones. Home cooking gives you direct control over the single biggest lever, and you don't have to eliminate salt entirely — using half your usual amount still cuts the total meaningfully.
- Compare labels in the same category. The same food — bread, soup, sauce, tortilla, canned beans — can vary by 300–500 mg of sodium per serving between brands. Picking the lower one is a zero-taste-change reduction that repeats every time you eat it.
- Ask for sauces and dressings on the side. Restaurant sodium concentrates in sauces, gravies, marinades, and broths. Having them on the side and adding a small amount yourself usually trims several hundred milligrams per meal.
- Choose lower-sodium versions of the biggest categories. Canned soup, cured meats, and canned vegetables all come in reduced-sodium or no-salt-added versions that are nearly identical in taste but far lower in sodium.
- Rinse canned beans and vegetables. Draining and rinsing can wash away a meaningful share of the added sodium — not all of it, but enough to matter when beans are a staple.
- Watch the "hidden" categories, not the obvious ones. Bread, cheese, deli meat, and condiments often contribute more sodium over a day than a bag of chips, simply because they show up in more meals.
Sodium and potassium: the two sides of the scale
Sodium doesn't act alone. Potassium is its physiological counterweight: higher potassium intake helps the kidneys excrete more sodium, and it also has a direct relaxing effect on blood vessel walls. This pairing is a core reason the DASH diet treats sodium reduction and potassium-rich foods — fruits, vegetables, beans, and legumes — as one strategy rather than two separate ideas. A banana, a baked potato, cooked spinach, and beans are all potassium-dense foods that quietly work against sodium's effect.
The goal isn't to chase a specific potassium number with supplements. It's to shift the balance of your plate: more of the foods that help your body clear sodium, fewer of the packaged foods that keep adding it back. The evidence for getting potassium from food is strong; the evidence for potassium pills is much weaker and comes with real risks, which is why supplementation is generally discouraged outside of specific medical supervision.
Who should be careful about cutting sodium
For most people, moving down toward the 2,300 mg range is a reasonable, low-risk goal. But the aggressive target — 1,500 mg or less, sustained — isn't right for everyone, and a few groups should approach sodium reduction more deliberately, usually alongside their doctor.
Some older adults may be more prone to low blood sodium (hyponatremia), especially if they take certain diuretics or drink large volumes of fluid. People who take multiple blood pressure medications, or who have heart failure or kidney disease, often do need sodium restriction — but the specifics of "how much" depend on their medication list and lab work, not on a general guideline. There's also an ongoing, unresolved scientific debate about whether very low sodium intake — well below 1,500 mg for extended periods — might carry its own risks in some populations. The evidence there is mixed, and it's one reason the widely accepted public-health targets land where they do: the benefit is clearest in moving the population from "excess" toward "moderate," not in pushing everyone to the floor.
None of this changes the core message. The average person is nowhere near the level where cutting sodium becomes risky — the risk they face is the 3,400 mg they're eating, not the 1,500 mg they might someday reach. But "cut sodium" is not a one-size-fits-all instruction, and the people for whom it's most nuanced are exactly the ones already managing a condition. If you take medication for blood pressure or anything that affects your kidneys or fluid balance, check with your doctor before making a large dietary shift, and let them know you're doing it.
A calmer way to start
The realistic path doesn't begin with a spreadsheet of milligrams. It begins with awareness of where the sodium actually is, then a few small, repeatable changes that compound. If you're managing real numbers and want a place to begin, this sequence covers the highest-value moves:
- Find out where your sodium is coming from. For one or two ordinary days, note which of your foods are packaged or restaurant-prepared, and read a few labels. Most people are surprised by one or two items.

- Reduce gradually so your taste buds keep up. Cut back in steps over several weeks. This is the part most people skip, and it's the part that determines whether the change sticks.
- Add potassium-rich foods rather than only subtracting. A piece of fruit with breakfast, a vegetable with dinner, beans instead of meat once or twice a week — these shift the balance in your favor without feeling like restriction.
- Re-check your readings after a few weeks, not after a day. Sodium's effect builds and recedes over time. Give a change three to four weeks before judging what it's doing to your numbers.
- Keep your doctor in the loop. Especially if you're on medication — lowering sodium enough can sometimes mean your dose needs adjusting, and that's a conversation for your appointment, not a decision to make alone.
None of this asks you to eat a perfect, salt-free diet or to give up the foods you enjoy. It asks you to aim the effort at the place where it actually counts: the 70% of sodium that arrives before you ever reach for a shaker. Move that number down steadily, let your palate catch up, and the gap between the guideline and your plate starts to close on its own.
